What is stability training and why it matters
Stability training develops your body's ability to control movement — especially under fatigue. It's the difference between holding good form at kilometre 35 of a marathon and shuffling with collapsed hips and knees.
Stability ≠ strength. You can be strong but unstable. A powerlifter who can squat 200kg might wobble on a single-leg stance. Stability is about neuromuscular control: your nervous system's ability to activate the right muscles at the right time.
Why triathletes need it: • Swimming requires shoulder stability to prevent impingement • Cycling requires core stability to maintain aero position for hours • Running requires hip and ankle stability to absorb 2.5× bodyweight every stride • Transitions demand rapid changes in movement patterns under fatigue

Core stability for triathletes
Core stability isn't about sit-ups and crunches. It's about resisting unwanted movement — anti-extension, anti-rotation, and anti-lateral flexion.
Key exercises:
- Dead bug — Lying on your back, extend opposite arm and leg while maintaining a flat back. 3 × 10 each side.
- Pallof press — Standing, press a cable or band straight out from your chest, resisting rotation. 3 × 12 each side.
- Side plank — Hold for 30–45 seconds each side. Progress to hip dips or leg lifts.
- Bird dog — On hands and knees, extend opposite arm and leg. Hold 3 seconds. 3 × 10 each.
- Plank with shoulder tap — In push-up position, tap opposite shoulder without rotating your hips. 3 × 10 each.
Programming: Include 2–3 core stability exercises at the end of every strength session, or as a standalone 10-minute daily routine.

Hip stability exercises
Hip instability is the root cause of most running injuries in triathletes. When your hip drops or your knee collapses inward during running, every joint below suffers.
Essential hip stability exercises:
- Single-leg glute bridge — 3 × 12 each side. Press through your heel, squeeze your glute at the top.
- Lateral band walk — Band above ankles, take 15 steps each direction. Keep tension constant.
- Single-leg Romanian deadlift — 3 × 8 each side. Hinge at the hip, maintain balance.
- Clamshell — Side-lying, band above knees, open and close knees. 3 × 15 each.
- Single-leg squat to box — Sit down and stand up on one leg using a bench. 3 × 8 each.
Progression: Start with floor-based exercises (bridges, clamshells), progress to standing (single-leg deadlift), then add load and instability (standing on a cushion).

Ankle stability
Ankle stability is critical for two scenarios: running on uneven surfaces and navigating transitions.

- Single-leg balance — Stand on one foot for 60 seconds. Progress: eyes closed, unstable surface, head turns.
- Calf raise with slow lower — 3 × 15 each leg. 3-second lower phase builds eccentric control.
- Alphabet tracing — Draw the alphabet with your toes while balancing on one leg.
- Lateral hops — Small side-to-side hops on one leg. 3 × 10 each.

Shoulder stability for swimming
The shoulder is the most mobile — and least stable — joint in the body. Swimming demands both range of motion and stability.

- Band external rotation at 90° — 3 × 15 each arm
- Prone Y-T-W raises — 3 × 10 each position
- Serratus push-up — Standard push-up position, push your shoulder blades apart at the top. 3 × 12
- Turkish get-up (light weight) — 3 × 3 each side. The ultimate shoulder stability exercise.
- Bottoms-up kettlebell press — Hold kettlebell upside down and press overhead. 3 × 8 each.

Stability training schedule
Option A — Integrated (recommended for busy athletes) • Add 10 minutes of stability work to the warm-up of each strength session • Include 2–3 core exercises at the end of every gym session • Do single-leg balance work while watching TV
Option B — Standalone sessions • 2 × 20-minute stability sessions per week • Focus on one area per session (upper body / lower body) • Schedule on easy days or recovery days
