Formula: W/kg = FTP (watts) ÷ Body weight (kg)

Common mistakes:
- Using 20-min power instead of FTP. FTP ≈ 95% of your best 20-min effort. If your 20-min peak is 280 W, your FTP is roughly 266 W.
- Weighing yourself after dinner. Use morning weight in underwear, fasted.
- Using race power instead of FTP. Race power is 60–85% of FTP for triathlon distances; don't conflate them.
- Confusing 1-min vs sustained W/kg. A 5 W/kg surge for 30 seconds means nothing; sustained FTP W/kg is what predicts race performance.

Why W/kg matters more on hilly courses
On flat courses, aerodynamic drag dominates (~80% of total resistance at 35+ km/h). Raw watts and CdA (drag) determine your speed. A 90 kg cyclist with 320 W will beat a 65 kg cyclist with 240 W on a flat course — even though W/kg is equal.
On hilly courses (any gradient over 4%), gravity dominates. Now mass becomes the enemy. The 65 kg cyclist with 240 W (3.7 W/kg) drops the 90 kg cyclist (3.55 W/kg) on every meaningful climb.

Lose weight or build power: the right answer for your level
The rule of thumb:
- Below 3.0 W/kg: 100% focus on building power. Weight loss won't help — you're not strong enough to leverage it, and aggressive dieting kills training adaptation.
- 3.0–3.8 W/kg: Mostly build power, but trim to a sustainable race weight (BMI 21–23 for most athletes). Don't undereat.
- 3.8–4.5 W/kg: Now weight optimization pays off. Each kg lost ≈ 0.04–0.06 W/kg improvement, equivalent to ~5 watts of training gain.
- Above 4.5 W/kg: Marginal weight changes matter. Talk to a sports dietitian before cutting further.
The trap: Beginners obsess over weight because it feels controllable. But going from 2.4 to 3.0 W/kg via 6 months of structured training adds 60+ minutes to your race ability. Losing 5 kg adds maybe 10 minutes — and risks losing muscle, fatigue, and immune issues.

You never race at FTP. Sustainable race power (NP) by distance:
